Breakfast is where protein usually goes missing. Toast and jam, a croissant, cereal with milk, fruit and coffee — all pleasant, all somewhere between 5 and 10 g of protein, and all followed by a hungry mid-morning.
Thirty grams is a useful target for one meal: enough to actually hold you, and reachable with ordinary food from an ordinary shop.
Eight that get there
Approximate values, for a single serving:
- 200 g Greek yogurt or skyr + 30 g oats + 100 g berries — about 30 g. The quickest one on this list, and it can be made the night before.
- 3 eggs + 60 g wholegrain bread + a handful of spinach — about 27 g. Add 30 g of cheese and you clear 34 g.
- 200 g cottage cheese + tomato + 60 g bread — about 32 g. Cottage cheese is the cheapest protein in the chiller cabinet.
- 2 eggs + 100 g egg whites, scrambled, with mushrooms — about 23 g, and 30 g with a slice of bread.
- Smoothie: 200 g Greek yogurt, 200 ml milk, 1 banana — about 28 g, and it is the easiest one to drink in a hurry.
- 60 g smoked salmon + 100 g cottage cheese on rye — about 28 g, and it feels like a treat rather than a protein target.
- Baked oats: 50 g oats, 1 egg, 150 g yogurt — about 25 g, 30 g with a spoon of peanut butter.
- Tofu scramble: 200 g firm tofu, peppers, turmeric, 60 g bread — about 30 g, and fully plant-based.
If your breakfast is 10 g short
You rarely need a different breakfast, only one addition:
- 150 g Greek yogurt on the side — about 15 g
- Two eggs — about 13 g
- 150 g cottage cheese — about 17 g
- 100 g egg whites stirred into whatever you are already cooking — about 11 g
- A glass of milk — about 7 g
Nuts and seeds are good food, but they are mostly fat: 20 g of almonds adds about 4 g of protein and will not close a 10 g gap on its own.
Why it is worth the bother
Protein at breakfast is the single change that makes the rest of the day easier, because it moves hunger from eleven o'clock to lunchtime, where it belongs. It is also the meal most of us repeat without thinking, so fixing it once fixes it for months.
If mornings are rushed, pick one of the overnight options and make two at a time. Deciding is the part that takes the effort, not the cooking.
Protein figures are close estimates from standard nutrition data and shift a little with brands. General wellness information, not medical or personalised nutrition advice.
